20 Minute 5K Pace

A 20:00 5K works out to 6:26 per mile, or 4:00 per kilometer. Below are the mile splits for a slightly faster second half, the halfway time to aim for, and the training paces that go with this goal.

Mile Splits for a 20:00 5K

This plan starts about 1% slower than goal pace and finishes about 1% faster, so the second half is slightly quicker than the first. The elapsed column is what your watch should read as you pass each marker.

Training Paces for a 20:00 5K

These are the paces for a runner who can already race a 20:00 5K, worked out with Daniels and Gilbert's VDOT formulas, the method behind the training tables in Daniels' Running Formula. If your most recent race is slower, train at the paces on the page for that time.

Easy

8:33per mile · 5:19 per km

Most of your weekly miles, including the long run.

Marathon Pace

7:18per mile · 4:32 per km

Steady longer runs at the pace this fitness would hold for a marathon.

Tempo

6:52per mile · 4:16 per km

A steady run of about 20 minutes, or longer repeats with short rests.

Interval

6:19per mile · 3:56 per km

Repeats of 3 to 5 minutes, with easy jogs between.

Sub 20 5K Pace: Holding Back Early

Research from Abbiss and Laursen, published in Sports Medicine in 2008, found that distributing pace more evenly during events lasting more than two minutes may improve performance times. Keeping the first half controlled is what makes a slightly faster second half possible, and together they add up to a race that stays close to even throughout. Use the halfway marker as your main checkpoint: if you feel measured there, you have room to push into the finish.

Checking Your Fitness Against a 20:00 Goal

Daniels and Gilbert's VDOT formulas treat a 5:51 mile as the same performance as a 20:00 5K, giving you a concrete fitness benchmark from a distance you may have raced recently.

The RRCA pace chart developed by Amby Burfoot puts it clearly: "don't begin with a future goal time. To do so increases risk of injury and/or overtraining." Basing your paces on a recent result rather than a target keeps the training load grounded in where your fitness actually stands.

20 Minute 5K Pace Questions

Should I run faster than 6:26 per mile for a 20:00 5K?

USATF measures certified courses along the Shortest Possible Route, with a one-part-per-thousand Short Course Prevention Factor built in. A runner who drifts from that line covers more than the stated distance, so a watch can show a faster average than the pace the course actually required. Checking the course markers, not the watch's laps, gives you the clearer picture.

What 10K time do I need for a 20:00 5K?

Daniels and Gilbert's formulas treat a 41:28 10K as equivalent to a 20:00 5K. If you've raced a 10K recently, comparing your result against that time tells you how your current fitness relates to the 5K goal before race day.
